Fueling Pre and Post Training

Fuel the work, rebuild the muscle

Eat for the work ahead, and to rebuild what training breaks down.

Here is the science almost no one explains: training does not build you up, it breaks you down. A hard session burns through muscle glycogen, your stored carbohydrate fuel, and creates microscopic damage in the muscle fibers, a process called muscle protein breakdown. You do not get stronger during the workout. You get stronger afterward, when food and rest rebuild the tissue slightly stronger than it was. Fueling is how you hand the body the materials for that rebuild.

PRE, about 2 to 3 hours before: a real meal built on easy-to-digest carbohydrate with some protein, oatmeal and fruit, rice and chicken, toast and eggs. The carbohydrate tops off the muscle and liver glycogen that powers repeated sprints and hard efforts, and the 2 to 3 hour gap lets the stomach empty so blood flows to the working muscles instead of digestion. Keep it lower in fat and fiber so it clears in time. With only 30 to 60 minutes, keep it small and mostly carbohydrate, a banana, a date, applesauce.

DURING, for sessions or games over about 60 to 75 minutes: water throughout, plus a little quick carbohydrate, fruit or a sports drink, to keep blood sugar and glycogen from bottoming out and taking your legs with them.

POST is where the rebuild actually happens. After training the muscle is primed to pull in nutrients. Protein supplies amino acids, especially leucine, that switch on muscle protein synthesis, the process that repairs and rebuilds the very fibers the session broke down. That is, in plain terms, food restoring the muscle that training tore. Carbohydrate refills the glycogen you burned, and fluid with a little salt replaces what you sweat. Aim for protein plus carbohydrate within a few hours, a smoothie, eggs and potatoes, chicken and rice, or a full meal. Newer research has softened the old idea of a strict 30-minute anabolic window: the recovery window is real but spans several hours, so eating consistently matters more than racing a clock.

REST DAYS still rebuild. Muscle repair continues for a day or two after a hard session, so protein stays steady and whole-food carbohydrate and plants keep the process fueled. Chronically under-eating around training is the fastest way to stall, because the body cannot rebuild what it was never given the materials for, and strength, recovery, and immunity all drop with it.

The Science

Training burns muscle glycogen and breaks muscle protein down. Carbohydrate beforehand tops off that fuel; protein afterward supplies the amino acids that rebuild the tissue stronger. The recovery window is real but wider than the old 30-minute myth, food within a few hours is what matters most.
