Time your food so you have energy from the first whistle to the last.

Fueling a game is about timing as much as food. Get it right and you have energy from the first whistle to the last. Get it wrong and you are heavy and sluggish early, or running on empty by the second half. Whole foods most of the time, and nothing brand new on game day, your gut does not want surprises when the nerves are up.

BEFORE, about 2 to 3 hours out: a real meal built on easy carbs with some protein, and not too much fat or fiber so it clears your stomach in time. Oatmeal and fruit, rice and chicken, a bagel and eggs. That gap lets blood go to your legs, not your digestion. If you only have 30 to 60 minutes, keep it small and mostly carb, a banana, a date, applesauce.

DURING: water always, sipped, not chugged. For a full game or a hot day, a little quick carb, fruit, a sports drink, an orange at half, keeps your tank from hitting empty in the second half.

AFTER, within about 2 hours: protein plus carbs plus fluid. This is the start of your recovery for the next game or the next day, so do not skip it even if the nerves killed your appetite. A smoothie, chocolate milk, eggs and potatoes, or a real meal all work.

And eat calm. Wolfing food down while your nerves are spiking means you barely digest it. Sit, breathe, and fuel like it matters, because it does.

The Science

Your muscles run on glycogen, stored carbohydrate, and a hard game can nearly empty the tank. Topping it off 2 to 3 hours before, and refilling within a couple hours after, is what keeps your sprint speed and decision-making from falling off late in the game. Protein afterward supplies the amino acids that rebuild the muscle you broke down, and fluid with sodium restores the blood volume you sweat out.
